Cat-Cow Flow (Marjari-Bitilasana) demonstrated

Cat-Cow is the most universal warmup in the catalog — works for everyone, every day, before any practice. Use as the opening flow when the spine feels stiff, between deeper poses as a reset, or as a standalone movement break during a long workday.

How to practise Cat-Cow Flow

  1. Come to all fours. Wrists under shoulders, knees under hips.
  2. INHALE: drop the belly toward the floor. Lift the chest and tailbone toward the ceiling. Gaze slightly up (Cow / Bitilasana).
  3. EXHALE: round the spine toward the ceiling. Tuck the tailbone, draw the chin toward the chest (Cat / Marjari).
  4. Continue the flow for 8-12 rounds, one breath per movement.
  5. Each inhale opens the front body. Each exhale opens the back body.
  6. Move slowly — the flow is a spinal warmup, not aerobic.
  7. After the rounds, settle in a neutral all-fours position for a breath, or transition to Down Dog or Child's Pose.

Who should avoid or modify this pose

  • Don't practice with knee or wrist injury — pad the knees with a folded blanket, or practice in chair seated
  • Pregnant women should reduce the depth of both phases — keep the spine close to neutral
  • Skip with severe carpal tunnel — practice on the forearms instead
  • Avoid with herniated disc — keep the movements micro

Modifications

  • Practice in a chair: hands on knees, arch and round the spine through Cat-Cow without the floor
  • Pad the knees with a folded blanket
  • Practice on the forearms instead of the hands for wrist sensitivity
  • Reduce the range of motion — the flow is gentler than the depth
