Hero Pose (Virasana) demonstrated

Virasana is the deeper-knee cousin of Vajrasana — the sit bones are between the heels rather than on them. Most users need a block under the seat for years before reaching the floor. The quad stretch is unique; few other poses target it from this angle.

How to practise Hero Pose

  1. Kneel on the floor with knees together.
  2. Place your feet wider than your hips. The tops of the feet flat on the floor, toes pointing back.
  3. Sit between your heels — your sit bones land on the floor or on a yoga block.
  4. Most users need a block under the seat for years. Start tall, lower the block over weeks.
  5. If the tops of the feet don't reach the floor, roll a thin blanket under the front of the ankles.
  6. Rest your hands on your thighs.
  7. Lengthen the spine, soften the shoulders.

Who should avoid or modify this pose

  • Don't practice with knee injury, meniscus tear, or recent knee surgery
  • Skip with ankle injury
  • Pregnant women should sit on a high block or bolster between the heels
  • Avoid if Vajrasana already strains the knees

If you're pregnant, injured, or managing a condition, check with a qualified teacher or clinician before practising.

Modifications

  • Sit on a yoga block placed between the heels — start tall, lower the block over weeks
  • Place a folded blanket between the calves and thighs to reduce knee compression
  • Roll a blanket under the front of the ankles if they don't reach the floor
  • Build duration gradually — 30 seconds, then a minute, then longer
